Lap Swimming for Fitness and Cardiovascular Health
Swimming is attainable for almost anyone who can get to a local community pool or gym lane. Show up, ask the desk how lap swim works, and start—most people in those lanes are there for the same reason you are, and you will get to know them faster than you think. There are great lap pools everywhere. I was surprised how many there are to choose from here in Hawaii. Quality of facility, distance from home or work, operating hours vs your schedule, days of the week they are open, all these items play a role in your pool choice. Open ocean swimming is an option also weather and conditions permitting.
Lap swimming is a full-body cardio session that does not beat up the joints the way running or long days on concrete can. Water supports most of your body weight. Every stroke still has to push against resistance that is denser than air, so the heart, lungs, and large muscle groups all work without the impact of pavement.
This page is the session I use, not a competitive swim program. The workout is built around five pieces: straight freestyle, freestyle with paddles, fin work, fin work with a kickboard, and a short, controlled breath-hold closer at the end. The goal is repeatable fitness, cleaner technique, and a session you can finish without leaving the pool wrecked.
If you cannot already swim freestyle comfortably and get yourself to a wall, learn that first. This page assumes basic pool competence, a lifeguarded pool, and the willingness to stop a set when form or breathing falls apart.
Why Choose Lap Swimming?
Joint-friendly cardio: Buoyancy unloads knees, hips, and lower back while the water still provides real resistance.
Full-body work in one session: Freestyle uses the upper body, core, and legs together. Adding paddles, fins, and a kickboard lets you bias arms or legs without changing sports.
Heart and lung training: Continuous swimming raises heart rate and forces a breathing pattern. Harvard-affiliated clinicians describe swimming as one of the more efficient forms of cardiovascular exercise because hydrostatic pressure and a horizontal body position help the heart move blood with less pooling in the legs.
Easy to scale: Slow the stroke rate, shorten the set, or drop the paddles. Raise the effort with tighter rest, paddles, or fins. The pool length stays the same.
Mental reset: Rhythmic breathing and a simple lap count cut out phone noise. The Shokz headphones are optional if you want a podcast on the aerobic sets.
Fits a Hawaii week: Indoor or outdoor pools work year-round. It is a useful counter to long standing, lifting, and detailing days.
The Workout
Monday-Tuesday - Thursday-Friday (950 - 3000 meters)
Start at a distance you can finish with clean form, then add additional yards over the months not days. Take your time. Do not over train and end up sore. My focus is heart health and endurance swimming. This 1 hour workout burns approx. 800 - 1000 calories with an average heart rate of 135-140. Here is my workout.
Warm-up 200 meters
Easy freestyle for 200 meters. Long, quiet strokes. Breathe early.
Drill 1 — Freestyle 600 - 2600 meters
Swim continuous freestyle at a pace you can hold with decent form. This is the aerobic base of the session.
Keep the head low. Rotate to breathe if you do not use a snorkel. Do not lift the head to look forward.
Count strokes per length if you want a simple quality check. Extra strokes usually mean the catch is slipping or the kick is dragging.
Rest as needed when starting out. 30 seconds every 100 meters? Reduce rest times as your performance improves.
Cool-down 200 meters
Easy freestyle or breast stroke.
Rinse gear in fresh water to prolong the life of the gear.
Wednesday (1100 - 2000 meters)
Swim a distance you can finish with clean form, then add yards over months. Set goals but be flexible.
Warm-up (200 meters)
Easy freestyle for 200 meters. Long, quiet strokes. Breathe early.
Drill 2 — Freestyle with paddles (200 - 500 meters)
Put on the Arena paddles after the shoulders are warm.
Swim freestyle. The extra surface area loads the catch and pull. You can feel water pressure and sloppy entries. Correct stroke until you enter the water and complete a clean stroke and catch.
Shorten the set if the shoulders climb toward the ears or the elbow drops. Paddles amplify bad habits as well as good ones.
Rest more than you did on plain freestyle.
Drill 3 — Fin work (200 - 500 meters)
Swap paddles for Arena short-blade training fins. Training fins have a short blade for forward motion and a higher kick frequency, with an open heel to reduce ankle strain.
Swim freestyle with fins. The fins raise speed and force a tighter kick. Keep the kick from the hips. A huge knee bend just beats water and loads the low back.
Easy shake-out length if the calves cramp.
Drill 4 — Fin work with a kickboard (200 - 500 meters)
Hold the Arena kickboard and kick with the fins still on. The kick board is meant to support the arms and keep the upper body still so the work stays in the legs and core.
Face in the water, breathe to the side or on a short lift.
Flutter kick. Point the toes. Small, fast kicks beat giant splashing kicks.
This is the leg-strength piece, not a race.
Closer — Breath-hold underwater laps (50 - 100 meters)
This is the last piece, not the main set. It is optional. Skip it if you are tired, dizzy, training alone, or new to swimming.
After easy recovery swimming, push off, stay underwater, and travel as far as you can with a calm, efficient underwater line. Surface before you feel urgent. Rest fully at the wall. Repeat a small number of times. Quality over distance.
Do not hyperventilate on the deck before a hold. Fast, deep breathing before a hold is how people black out in shallow water. Breathe normally. One or two relaxed breaths. Go.
Never do this set alone. Use a lifeguarded pool. Tell someone what you are doing. Stop the first time the effort feels sloppy.
Cool-down (200 meters)
Easy freestyle or backstroke for 2–4 laps.
Rinse gear in fresh water before it rides home in a hot bag.
Pro Tip
Build the session around form, not lap count. If the paddle set turns into a fight to keep the elbows high, drop the paddles and finish freestyle. If the fin kick starts coming from the knees, take the fins off. Fitness is the point. Reinforcing a broken stroke for extra yards is how shoulders and calves get cooked.
Cardio target: treat this as moderate-to-vigorous aerobic work. Public health guidelines still start at 150 minutes of moderate or 75 minutes of vigorous activity per week. Lap swimming can fill either bucket depending on pace. I swim for 1 hour per session.

This is not the right first page if you cannot swim a length of freestyle, if you have an unmanaged heart, lung, or seizure condition, or if a doctor has told you to avoid breath-hold or vigorous exercise. Get cleared first. Learn to swim in a class if the basics are not there yet. This workout will not replace medical care, physical therapy, or a coached swim program.
Best Uses
Three to five sessions a week as the main cardio block. I do 5 days a week. Plan according to pool schedule. I like the first session in the morning. This leaves the whole day for other activities.
Active recovery days when running or heavy lifting would be a bad idea.
Technique days: Use fins, paddles and kick board to improve technique
Leg days in the pool: fins and kickboard after a short swim warm-up.
Paddles and fins are multipliers. They help when form is decent and they punish you when it is not. Results depend on consistency and technique, not on owning every tool on the list.

Established Hacks
Goggle Defogger: A tiny drop of baby shampoo on each lens, rubbed into a thin film and lightly rinsed, leaves a surfactant layer that keeps water from beading into fog. It is a common pool-deck fix when the factory coating is tired. It is not free of downside. Most good lap goggles tell you not to wipe or soap the inside of the lens because that wears the real anti-fog coating. Use a drop, not a glob. Do not scrub. If the goggles are new, start with a rinse in clean water and leave the coating alone. Manufacturer anti-fog spray or replacement goggles is still the safest route. Hawaii Detailing is not responsible if this hack shortens the coating or leaves a film in your eyes.
Wear the Shokz under the fabric cap, and preload podcasts and music as audio files before you leave the house. Bluetooth does not survive underwater. That is a manufacturer limit on both OpenSwim and OpenSwim Pro, not a setting you can fix in the pool. OpenSwim Pro can use Bluetooth on deck and MP3 mode in the water. The original OpenSwim is storage-only.
The fabric cap keeps from pulling hair as well as keeps hair out of the goggle seal. It is a comfort cap, not a race cap. If you need a drier head or a tighter profile, a silicone cap is the way to go.
Short FAQ
How often should I swim this session?
Any trip to the pool is worth it. Three to five times a week is plenty for fitness if the rest of the week already includes walking, lifting, or shop work. Add yards only after the stroke still looks clean at the end of the main set.
Do I need every tool on day one?
No. Goggles and swim trunks get you in the water. Add the snorkel next. Add paddles after the shoulders tolerate straight freestyle. Add fins and a board when you want a dedicated kick block. Headphones are optional but I can not imagine swimming without them. Time flys by with a good pod cast or music.
Can I listen to a live podcast in the pool?
Not through Bluetooth. Water kills the signal. Download the episode, copy it onto the Shokz in MP3 mode, then swim. That is how both OpenSwim models are designed to work in the water.
Are paddles safe for shoulders?
They are safe when the paddle is sized to the hand, the set is short, and the elbow stays high. They are a common way to irritate a shoulder when the paddle is oversized or the set is too long. Stop if the front of the shoulder complains.
Why short fins instead of long scuba fins?
Short training fins keep the kick rate closer to real freestyle. Long blades move you fast and change the timing. Arena’s adult training fins are built as short-blade pool fins for that reason.
Is a fabric cap worse than silicone?
It is more comfortable and easier on hair. It also lets more water in. That is a trade, not a defect. Use fabric for training comfort. Use silicone or a two-cap setup when you want a drier, tighter head.
Are the breath-hold laps required?
No. It is the optional last piece. Skip it when you are tired, unsupervised, new, or uncomfortable. Never hyperventilate before a hold. Never train it alone.
Will lap swimming replace running or the gym?
It can be your main cardio. It will not replace strength work if you want to stay strong on land. Use it as the engine. Keep some lifting or shop work for bone and muscle load out of the water. Google search swimmers body. That is what you get if you put the work in.
What if I cramp?
Stop the set. Easy swim or hold the wall. Cramps in this workout usually come from a huge fin kick, a set that ran too long, or starting fins cold. Shorten the fin block next time and drink water like an adult.
